
As we get older, building muscle becomes about much more than changing how our bodies look.
Muscle helps us get out of a chair, carry groceries, climb stairs, maintain balance, open jars, travel comfortably, and continue living independently until our 80s or beyond. Science has proven that resistance training can improve strength, physical function, mobility, and quality of life in older adults, even when someone begins exercising later in life.
That is especially important for us, during perimenopause and after menopause. Changes in hormones, activity levels, appetite, recovery, and protein intake can make it easier to lose muscle and harder to rebuild it.
The good news is that weakness is not inevitable. You do not need to spend hours in the gym or follow an extreme routine. A few consistent habits can make a meaningful difference: brief strength workouts, adequate protein, proper recovery, and —when appropriate— evidence-based supplements such as creatine and astaxanthin, which may also offer some support, although its evidence is less established than creatine’s and should be viewed more cautiously.
5 Essential Habits to Maintain Muscle After 50
1. Do About 20 Minutes of Strength Training Three Times a Week
Twenty minutes may not sound like much, but a focused strength session can accomplish a great deal.
Current physical activity guidelines recommend that older adults perform muscle-strengthening activities involving all the major muscle groups at least two days per week. Three shorter sessions on nonconsecutive days can be a practical way to meet and slightly exceed that recommendation without making exercise feel overwhelming.
The most important part is not the exact number of minutes. It is whether the workout challenges your muscles enough to encourage them to adapt. A simple 20-minute full-body routine might include:
- Chair squats or sit-to-stands
- Wall or countertop push-ups
- Resistance-band rows
- Glute bridges
- Step-ups
- Overhead presses with light dumbbells
- Farmer carries with weights or grocery bags
- Gentle core-stability exercises
You do not need to complete every exercise during every session. Choose five or six movements that work the legs, hips, back, chest, shoulders, arms, and core. Perform each movement slowly and with control. Depending on the exercise, start with one set of approximately 8 to 12 repetitions. As your strength improves, you can gradually work toward two or three sets.
The Final Repetitions Should Feel Challenging
Using weights that never challenge you may improve coordination, but they are less likely to produce meaningful increases in strength. By the end of a set, the final two or three repetitions should feel difficult while you are still able to maintain proper form. You should feel as though you could complete another repetition or two, but not another ten. This does not mean lifting the heaviest weight possible. It means choosing resistance that is appropriately challenging for your present ability.
Progress Gradually
Your body becomes more efficient at activities you perform repeatedly. Eventually, the same exercise with the same weight will feel easier. That is your signal to progress by:
- Adding one or two repetitions
- Increasing the resistance slightly
- Performing an additional set
- Improving your range of motion
- Slowing down the movement
- Choosing a more challenging variation
This gradual progression gives your muscles a reason to continue adapting. Research involving older women has found that even relatively low-volume resistance training can improve strength and physical function. Higher training volumes may produce additional muscle growth, but beginners do not need a lengthy or complicated routine to start benefiting. Consistency beats the occasional exhausting workout.
2. Eat Enough Protein, Especially Around Your Workouts
Strength training provides the signal that tells your body to repair and strengthen muscle tissue. Protein provides the amino acids needed to carry out that work.
As we age, our muscles may become less responsive to small amounts of protein. This is sometimes called anabolic resistance. It is one reason women in midlife and beyond need to pay greater attention to both their total daily protein and the amount they eat at individual meals.
You don’t have to eat protein within one hour of a workout
Eating protein after strength training is a helpful habit, but the one-hour “anabolic window” is not a strict deadline.
A randomized clinical trial involving postmenopausal women compared protein consumed immediately after resistance exercise with protein consumed several hours later. The timing did not significantly change long-term improvements in lean mass, strength, or physical function.
That does not mean post-workout protein is unimportant. It means you do not need to panic when you cannot eat within exactly 60 minutes. Your muscles remain responsive to protein for much longer than one hour.
A practical goal is to eat a protein-containing meal or snack within a few hours of training, especially when you exercised before breakfast or have not eaten for several hours.
Our protein needs change as we age
The standard Recommended Dietary Allowance for adults in general is 0.8 grams of protein per kilogram of body weight per day. However, several expert groups recommend approximately 1.0 to 1.2 grams per kilogram per day for healthy older adults who want to support muscle and physical function. Needs may be higher during illness, injury, malnutrition, or intensive training, but those situations require individualized guidance.
For example, a woman weighing 150 pounds weighs approximately 68 kilograms. At 1.0 to 1.2 grams per kilogram, her daily target would be approximately:
68 to 82 grams of protein per day
Protein needs are personal. Body size, activity, health conditions, calorie intake, kidney function, and training intensity all matter.
Spread protein throughout the day
Many women eat very little protein at breakfast, a moderate amount at lunch, and nearly all of it at dinner.
A more balanced distribution may make it easier to meet your daily needs and give your muscles repeated opportunities to use dietary amino acids. Approximately 25 to 30 grams per meal is often suggested as a useful general target for older adults, although it should not be treated as a rigid rule that fits everyone.
Protein-rich meal and snack ideas include:
- Greek yogurt with berries and nuts
- Eggs with whole-grain toast
- Cottage cheese with fruit
- Chicken, turkey, fish, or lean meat
- Tofu, tempeh, beans, or lentils
- Tuna or salmon with whole-grain crackers
- Milk or fortified soy milk
- A smoothie made with Greek yogurt or protein powder
- Oatmeal prepared with milk and topped with seeds
- A bean-and-quinoa bowl with vegetables
Women with chronic kidney disease or another condition that requires protein restriction should speak with a qualified healthcare professional before substantially increasing their protein intake.
3. Consider Creatine to Support Strength and Training
Creatine is no longer just a supplement for bodybuilders. It is one of the most extensively studied exercise supplements, and growing research suggests that it may be particularly useful for women during and after menopause, especially when combined with resistance training.
What is Creatine?
Creatine is a compound naturally produced by the body and stored primarily in skeletal muscle. It helps regenerate adenosine triphosphate, or ATP, which supplies immediate energy during brief, demanding activities such as lifting a weight, climbing stairs, or rising from a chair.
Creatine is also found naturally in meat and seafood, although supplemental creatine can increase muscle creatine stores beyond the amounts most people obtain through food alone.
Creatine can do a lot for us, postmenopausal women
A 2026 systematic review and meta-analysis examined creatine monohydrate supplementation in postmenopausal women. It found small but potentially meaningful improvements in lean body mass and leg-press strength, particularly when at least 5 grams per day was combined with resistance training. The review did not find evidence of serious harm in the included studies.
Earlier research has reached a similar conclusion: creatine is most useful when it supports a consistent resistance-training program. In a 24-week randomized controlled trial involving older women, creatine combined with strength training produced better improvements in some measures of muscle and physical function than creatine taken without training. A separate meta-analysis found that older women taking creatine while resistance training experienced greater strength gains, particularly during programs lasting at least 24 weeks.
However, creatine is not a replacement for exercise.
Think of it as something that may help you train a little harder, complete an extra repetition, recover your immediate energy more efficiently, and gradually receive slightly better results from the work you are already doing.
Choose creatine monohydrate
Creatine monohydrate is the most extensively researched form. More expensive variations, such as buffered creatine, creatine hydrochloride, or creatine ethyl ester, have not been convincingly shown to work better than standard creatine monohydrate.
Look for a product that:
- Lists creatine monohydrate as the only active ingredient
- Clearly states the amount in each serving
- Does not contain an unnecessary “proprietary blend”
- Has been independently tested for quality and contaminants
- Does not make exaggerated promises about fat loss, hormones, or anti-aging
How much creatine should we, women, take?
A common maintenance amount is:
3 to 5 grams of creatine monohydrate per day
The recent analysis in postmenopausal women found the clearest benefits when at least 5 grams per day was combined with resistance training. However, individual needs and tolerance vary. Creatine is generally taken every day, including rest days. Consistency matters more than the exact time of day.
You can mix it into:
- Water
- Coffee or tea
- Yogurt
- Oatmeal
- A smoothie
- A post-workout shake
Creatine does not dissolve perfectly in every cold drink. That does not necessarily mean it is ineffective. Stir it thoroughly and consume the entire serving.
Do you need a loading phase?
No. A traditional loading phase involves taking approximately 20 grams per day, divided into several smaller servings, for five to seven days. This fills muscle creatine stores more quickly, but it is not necessary.
Taking 3 to 5 grams daily will also increase muscle creatine stores—it simply happens more gradually. Avoiding a loading phase may reduce the likelihood of digestive discomfort or a sudden change in water weight.
Will creatine make you gain weight?
Some women notice the scale increase after beginning creatine.
Creatine draws additional water into muscle cells. An initial increase usually reflects water stored within the muscle rather than an increase in body fat.
This is different from general fluid retention beneath the skin. Many people notice little or no visible change, while others gain a few pounds, particularly when using a loading phase. The number on the scale should be considered alongside changes in strength, measurements, body composition, energy, and physical function.
Is creatine safe for the kidneys?
Research generally finds that standard creatine supplementation does not damage kidney function in healthy adults. A 2025 systematic review found that creatine may produce a modest increase in blood creatinine without significantly reducing glomerular filtration rate.
That distinction matters.
Creatinine is a breakdown product used as a marker in kidney testing. Because creatine supplementation can affect creatinine levels, a blood test may appear different even when the kidneys have not been harmed. Tell your healthcare provider that you take creatine before having blood or urine tests so your results can be interpreted appropriately.
Do not begin creatine without medical guidance when you:
- Have kidney disease or reduced kidney function
- Have significant liver disease
- Take medications that can affect the kidneys
- Are undergoing treatment for a serious medical condition
- Are pregnant or breastfeeding
- Have been instructed to restrict fluids or protein
- Are preparing for surgery
Long-term research involving postmenopausal women has also reported no adverse changes in kidney or liver function during appropriately supervised creatine use.
What about creatine for bone or brain health?
Creatine is being studied for possible effects on bone geometry, mood, memory, mental fatigue, and cognitive aging.
The research is interesting, but these benefits should not be promised.
A two-year trial in postmenopausal women found that creatine combined with exercise did not significantly improve bone mineral density, although it did improve certain measures of bone geometry. Research involving brain health and menopause remains emerging and is not yet conclusive. For now, creatine’s best-supported role is helping to support muscle energy, resistance-training performance, lean mass, and strength.
4. Let’s Understand What Astaxanthin Can and Cannot Do For Us
Astaxanthin is the naturally occurring red-orange pigment that helps give salmon, shrimp, krill, and some other marine organisms their color. Most supplemental astaxanthin is derived from the microalga Haematococcus pluvialis. It belongs to the carotenoid family and has antioxidant activity. Human research has examined astaxanthin for possible effects on oxidative stress, inflammation, skin health, exercise performance, muscle damage, and recovery.
Is astaxanthin good for workout recovery?
The evidence is promising in some areas but inconsistent overall.
A 2026 systematic review found that astaxanthin did not significantly improve several direct measures of exercise performance, including maximal workload and aerobic capacity. It may have a more useful role in certain aspects of post-exercise recovery, but the researchers emphasized that larger, better-standardized trials are still needed.
Other reviews have found modest reductions in some markers of oxidative stress and inflammation. These laboratory changes do not automatically translate into less pain, better mobility, or noticeable improvements in everyday recovery.
What about joint health?
Astaxanthin is frequently marketed for joint comfort, but strong human evidence for treating arthritis or ordinary age-related joint pain remains limited. Based on current research, it is more accurate to describe astaxanthin as an optional antioxidant supplement with possible recovery benefits, not as a proven joint treatment.
It should not replace:
- Appropriate strength training
- Medical evaluation for persistent pain
- Physical therapy
- Weight management when relevant
- Adequate sleep and nutrition
- Established treatment for arthritis or injury
Take astaxanthin with dietary fat
Astaxanthin is fat-soluble and has relatively low oral bioavailability when consumed by itself. Human research has shown that its absorption improves when it is taken with dietary fat. That is why astaxanthin is often sold in an oil-based softgel or paired with an oil such as olive oil.
It can also be taken with a meal that contains healthy fat, such as:
- Olive oil
- Avocado
- Nuts or seeds
- Eggs
- Yogurt
- Salmon
- Nut butter
How should you choose an astaxanthin supplement?
Look for a product that:
- Identifies the source of the astaxanthin
- Clearly states the amount per serving
- Uses an oil-based capsule or recommends taking it with food
- Has been independently tested
- Avoids unrealistic promises about pain, arthritis, or anti-aging
Speak with your healthcare provider before using astaxanthin when you take prescription medication, have a chronic medical condition, are undergoing cancer treatment, are preparing for surgery, or use other supplements that could affect bleeding, blood pressure, or immune function. Astaxanthin may be a reasonable optional addition, but creatine, adequate protein, strength training, and recovery have more direct roles in maintaining muscle and function.
5. Take Rest Days Without Guilt
The workout is the signal.
Recovery is where your body responds to that signal.
Resistance training temporarily challenges the muscles. During recovery, the body repairs tissue, replenishes energy, and adapts so it can better handle a similar challenge in the future.
Training hard every day does not necessarily produce faster results. It may instead lead to persistent soreness, reduced performance, joint irritation, fatigue, or a loss of motivation. A schedule such as Monday, Wednesday, and Friday gives the same major muscle groups recovery time between sessions.
Rest does not have to mean complete inactivity
Depending on how you feel, a recovery day can include:
- Walking
- Gentle stretching
- Mobility exercises
- Easy cycling
- Balance exercises
- Light yoga
- Gardening
- Normal household activities
Sleep, hydration, adequate calories, and protein are also essential parts of recovery. You cannot repeatedly under-fuel, sleep poorly, train hard, and expect your body to rebuild efficiently.
Signs you may need more recovery
Consider reducing your workout or taking an additional rest day when you notice:
- Soreness that continues getting worse
- Persistent or unusual fatigue
- A sudden decline in strength
- Disturbed sleep
- Irritability or loss of motivation
- Joint pain that changes the way you move
- Difficulty completing workouts that normally feel manageable
- Pain that continues while resting
Mild muscle soreness can occur when beginning a new program. Sharp pain, worsening joint pain, chest discomfort, dizziness, unusual shortness of breath, or sudden weakness should not be pushed through.
A Simple Weekly Strength and Recovery Plan
Here is one way to bring all five habits together.
Monday
Complete a 20-minute full-body strength workout. Eat a protein-rich meal within a few hours. Take creatine at your usual time.
Tuesday
Walk, stretch, perform gentle mobility work, or rest. Continue taking creatine. Take astaxanthin with a meal containing fat when it is part of your routine.
Wednesday
Complete another 20-minute strength session. Choose slightly different movements or repeat Monday’s workout. Follow it with a balanced meal containing protein.
Thursday
Use the day for recovery, walking, mobility, balance work, or another comfortable activity.
Friday
Complete your third strength session. Pay attention to your form and how your body feels. Progress only when your current resistance is becoming manageable.
Saturday
Choose enjoyable movement such as swimming, dancing, gardening, cycling, or walking.
Sunday
Rest or move gently. Review how your body responded during the week and adjust the next week’s workouts when necessary.
How These Five Habits Work Together
These habits are not equally important.
The foundation is resistance training.
Protein provides the building materials your muscles need. Recovery allows adaptation to occur. Creatine may modestly improve the strength and lean-mass results produced by consistent training.
Astaxanthin is optional. It may support certain aspects of antioxidant defense or exercise recovery, but the evidence is not as strong or direct. A supplement cannot compensate for a routine that lacks exercise, protein, sleep, or sufficient food.
The priority order is:
- Strength-train consistently.
- Eat enough protein and total calories.
- Give your body time to recover.
- Consider creatine as evidence-based support.
- Treat astaxanthin as optional rather than essential.
